Back pain during desk work is common, but it does not necessarily mean your spine is damaged or that you have been sitting with “bad posture.” Bodies can become uncomfortable when they stay in one position for a long time, especially during a busy day with few breaks. Stress, sleep, previous pain, workload, and overall activity can also affect how sensitive your back feels.

Why staying in one position can feel uncomfortable

Sitting is a normal activity. The challenge for some people is doing it for hours without changing position or taking a movement break. A chair or screen that does not suit your body may add strain or make it harder to work comfortably, but there is no single perfect posture that everyone must hold. A more useful goal is to find a reasonably comfortable setup and change position regularly.

Notice when discomfort tends to appear. Does it build after a long meeting, during a particular task, or toward the end of the day? This can help you identify a small, realistic change to try. You do not need an elaborate workstation to begin.

Try small changes to your workday

  • Set a reminder to stand, walk, or gently move every so often, especially during long stretches of sitting.
  • Bring your screen to a height that lets you work without repeatedly leaning forward.
  • Keep frequently used items within comfortable reach and adjust your chair or desk if you can.
  • Alternate sitting with standing or walking when your work allows; standing still all day is not the goal.
  • Build regular general movement into the week, starting at a level that feels manageable.

Try one or two adjustments for several days and see how your back responds. If a change makes symptoms worse, modify it rather than forcing yourself to maintain it. A physiotherapist can help you explore movement, strength, and work habits that fit your situation, instead of relying on a generic posture rule.

Know when to get help

Consider an assessment if pain is limiting work, sleep, or everyday activities, if it keeps returning, or if you are unsure how to move safely. A clinician can ask about your symptoms, assess how you move, and help create a plan that you can use at work and at home. Seek urgent medical advice for new loss of bladder or bowel control, numbness around the groin, or significant or worsening weakness in a leg.
